I've heard that sentence more times than I can count. The latest time was during one of our military fitness tests. We were preparing to run wearing body armour and carrying our weapons, and before we started, I mentioned that I had left my ballistic plates inside the vest instead of removing them for the run.
Someone immediately replied: "Goodbye knees."
It wasn't meant as a joke. They genuinely believed I was damaging my body. If you've ever talked about weighted running, you've probably heard something similar. "Running with weight destroys your knees." "You'll regret it in a few years." "It's one of the worst things you can do."
The interesting part isn't that people say it. The interesting part is that very few people explain why. Is running with additional weight harder on your body? Absolutely. Does that automatically mean it destroys your knees? Not necessarily.
I think we've been asking the wrong question. Instead of asking, "Is weighted running bad?" we should be asking, "Has my body adapted enough to tolerate it?" Those are two completely different conversations.
The Body Doesn't Know You're Training
One of the biggest misunderstandings in fitness is believing that the body somehow knows the difference between a squat, a ruck march, a sprint, or carrying groceries. It doesn't.
Your body doesn't know you're trying to become stronger. It doesn't know you're preparing for military selection. It doesn't know you're training for your first marathon. It only understands one thing: stress.
Every time you train, you expose your body to stress. Heavy squats, long runs, loaded walks, pull-ups, deadlifts, hill sprints, and even carrying your child around all afternoon all send the body the same basic message: "Can I handle this again?"
If the answer is yes, adaptation begins. Muscles become stronger, bones become denser, tendons become more resilient, ligaments improve their ability to tolerate load, and your cardiovascular system becomes more efficient.
That process is the reason every successful training program works. Not because one exercise is magical. Not because one coach discovered a secret. But because the body is incredibly good at adapting to challenges that are introduced gradually.
The goal of training isn't to see what your body can survive today. The goal is to build a body that can handle even more tomorrow.
That idea has shaped how I approach almost every part of my own training. Whether I'm lifting weights, preparing for a ruck march, or running with body armour, I'm not trying to survive today's session. I'm trying to become slightly more capable for the next one.
Adaptation Has Limits
Here's where many people run into problems. Different tissues adapt at different speeds. Your muscles often become stronger surprisingly quickly, and within a few weeks you might already notice improvements.
But muscles aren't the only thing carrying the load. Your tendons, ligaments, cartilage, and bones all need time as well. Unfortunately, they usually take much longer to adapt than your motivation does.
That's why someone might feel physically capable of adding another ten kilograms to their weighted vest while their connective tissues are still trying to catch up to last week's workload. The lungs might be ready. The muscles might feel ready. The knees might not.
This is why progression matters so much. The body isn't fragile, but it isn't impatient either.
The Difference Between Adaptation and Survival
One of the biggest mistakes I see is confusing survival with adaptation. They are not the same thing.
You can survive a 35 kg ruck, a marathon, Murph, or a heavy squat session. That does not automatically mean your body became better prepared for doing it again.
Adaptation happens afterwards. If recovery isn't there, if progression wasn't appropriate, or if the stress exceeded your body's current capacity, then you survived the workout. You didn't necessarily improve because of it.
That's why progression matters more than proving toughness. Surviving a session can feel satisfying. It can make you feel hard. It can give you a story to tell afterwards. But training should not only be judged by what you can survive today. It should be judged by whether it helps you become more capable tomorrow.
Walking Before Running
Think about how we learn almost every physical skill. We don't teach someone to sprint before they can walk. We don't put a beginner under a 200-kilogram squat on their first day in the gym. We don't expect someone who has never run before to complete a marathon next month.
Yet for some reason, many people think it's perfectly reasonable to strap twenty kilograms to their body and immediately start running. That isn't progression. That's skipping steps.
If your goal eventually involves running with additional load, the logical first step isn't running. It's walking. Loaded walking allows your body to begin adapting without exposing it to the repeated impact forces created by running.
Your muscles work harder, your cardiovascular system works harder, your posture changes, your feet learn to tolerate more load, and your connective tissues begin adapting. Everything moves in the right direction, just at a pace your body can actually keep up with.

My Own Experience
Looking back at my own training, one thing stands out. Years of heavy compound lifting gave me a foundation long before I ever introduced running under load.
Squats, walking lunges, Bulgarian split squats, Romanian deadlifts, loaded carries, and long ruck marches gradually exposed my lower body to increasing loads long before I ever started running with body armour. Running with weight wasn't the beginning of that process. It was simply another step.

People sometimes assume that because I occasionally run wearing body armour, that's where I started. It isn't. Long before I ever ran with additional weight, I spent years building a foundation through thousands of repetitions and thousands of steps.
Looking back, I honestly believe that foundation is one of the reasons I can tolerate running under load today without experiencing knee pain. I'm not claiming that's the only reason. Genetics, recovery, training history, technique, and many other factors all play a role. But I don't think it's a coincidence either.
Every heavy squat taught my legs to produce force. Every walking lunge challenged stability around the knee. Every ruck march exposed my body to longer periods under load. Those weren't separate training methods. They were all preparing me for the next step.
That's progressive adaptation. Not because I planned it that way at the beginning, but because that's how the human body works.
Why Running Changes Everything
Walking and running may look similar. After all, both involve moving from one point to another using your legs. But from the body's perspective, they are completely different activities.
When you walk, one foot is almost always in contact with the ground. Your body moves in a relatively controlled way, allowing your muscles and joints to absorb and transfer force smoothly from one step to the next.
Running changes that. Every stride introduces a brief moment where neither foot touches the ground. That flight phase might only last a fraction of a second, but it changes everything.
When your foot lands again, your body has to absorb forces several times greater than your body weight before pushing off into the next stride. Now imagine adding another 10, 15, or 20 kilograms. Those forces increase again.
That doesn't automatically make weighted running dangerous. It simply means your body has a much bigger job to do. Your muscles need to produce more force, your tendons have to store and release more energy, your joints have to tolerate higher loading, and your connective tissues have to recover from greater stress.
The body is remarkably good at adapting to these demands, but only if you give it enough time. That is the part many people skip.
Why "Goodbye Knees" Isn't the Whole Story
Whenever weighted running comes up, the conversation almost always jumps straight to the knees. "You'll destroy your knees." "Say goodbye to your joints." "You'll regret it later."
The problem with these statements is that they oversimplify something much more complicated. The knee isn't working alone.
Every step starts at the ground. Your foot controls how force enters the body; your ankle helps absorb it, your calf muscles contribute; your hamstrings help control knee movement; your quadriceps produce force; your glutes stabilize the hips; and your core helps control your posture.
Even your upper back plays a role by helping you carry the load efficiently. The knee sits in the middle of all of this. It doesn't work independently. It works as part of a chain.
When that chain becomes stronger, more coordinated, and better adapted to load, the knee often benefits as well. That doesn't mean injuries can't happen. They absolutely can. But blaming the knee alone ignores everything happening above and below it.
Strength Training Is Part of the Preparation
This is one reason I spend so much time on heavy lower-body strength training. I don't squat deep because I enjoy making leg day harder than it already is. I don't do Bulgarian split squats because I think they're fun. And I certainly don't look forward to walking lunges.
I do them because they expose my legs to controlled loading. Heavy squats teach the body to produce force while maintaining stability. Walking lunges challenge balance, coordination, and control one leg at a time. Split squats force each side to work independently while placing significant demands on the hips and knees.
Romanian deadlifts strengthen the posterior chain and improve the ability to control the hips under load. None of these exercises are weighted running. But together, they prepare the body to tolerate higher forces.
Do I believe that's one of the reasons I can run in body armour without my knees hurting? Yes. Can I prove it scientifically? No. But it fits with what we know about how the body adapts.
The body doesn't suddenly become capable of carrying weight because you decided to wear a weighted vest today. It becomes capable because you've spent months or years gradually exposing it to increasing loads. Strength training is simply one part of that process.
Load Tolerance Is Built, Not Found
One phrase I like using is load tolerance. Most people talk about fitness, strength, or endurance. I think load tolerance is different.
Load tolerance is your body's ability to repeatedly handle external stress without breaking down. Think about two people. Both can squat 140 kilograms. One can comfortably complete a long ruck march and recover well afterwards. The other develops sore knees after five kilometres.
Their squat numbers might be identical. Their load tolerance is not.
Load tolerance comes from repeated exposure. Walking, strength training, rucking, running, recovery, nutrition, and sleep all add up over time. You don't find load tolerance. You build it, one session at a time.
A Progression That Makes Sense
If your long-term goal is to run while carrying weight, whether that's for military service, tactical competitions, or another specific reason, then your training should follow the same principles as every other successful training program.
You earn the next step. You don't skip to it.
Here's how I would approach it.
Phase One: Build Your Base
Before thinking about weighted running, you should already be comfortable walking and running without additional load. That sounds obvious, but many people skip this part.
If a 5-kilometre run leaves you exhausted or your recovery takes several days, adding another 15 or 20 kilograms is unlikely to solve the problem. Your aerobic fitness should already be reasonably developed before introducing additional stress.
The same applies to strength. If your lower body struggles with basic strength exercises, your body probably isn't ready for heavier loading while running either. That doesn't mean you need elite strength numbers. It simply means you should have a foundation.
Phase Two: Learn to Carry Weight
This is where loaded walking becomes one of the best tools available. Walking allows your body to experience additional weight while keeping impact relatively low.
Your shoulders learn to support the pack, your core learns to stabilize your trunk, your hips and legs begin adapting to carrying extra load over time, and perhaps most importantly, your feet and ankles gradually become accustomed to supporting more weight.
This phase is often underestimated. Many people think walking is too easy until they spend two hours carrying a loaded pack.
Phase Three: Increase Time Before Weight
One mistake I see repeatedly is people chasing heavier loads too early. Instead of asking, "How much weight can I carry?" try asking, "How long can I carry this weight while maintaining good posture and movement?"
That small shift completely changes how you approach progression. A moderate load carried comfortably for ninety minutes often provides a better training effect than an extremely heavy load carried for twenty.
Endurance under load matters. Not just maximum load.
Phase Four: Introduce Running Carefully
Only after your body has adapted to walking under load would I even consider introducing running. Even then, I wouldn't begin with continuous weighted runs.
I'd start with intervals: walk, short run, walk again. This allows the body to experience the higher impact without accumulating excessive fatigue. As adaptation occurs, running intervals can gradually become longer.
The important word is gradually. There is no deadline. Your connective tissue doesn't care how motivated you are. It only responds to consistent exposure over time.
Who Probably Shouldn't Run With Weight
This might surprise some people, but I don't think weighted running belongs in everyone's training program. For most people, it simply isn't necessary.
If your goal is general health, improving fitness, losing weight, or building muscle, traditional running and loaded walking will usually provide everything you need. Running with weight begins to make more sense when you're preparing for something specific.
- Military selection.
- Operational requirements.
- Certain law enforcement roles.
- Some first responder occupations.
- Obstacle course racing.
- Specific tactical events.
If your everyday life never requires moving quickly while carrying external load, there may be little reason to include it. That doesn't mean you shouldn't. It simply means you should ask yourself why.
Training should always reflect your goal. Not somebody else's.
Military Training Doesn't Always Allow Perfect Progression
Military training has to balance physiology with operational requirements. In an ideal world, every recruit would gradually build strength, endurance, load tolerance, and running ability before being asked to perform demanding tasks under heavy load.
Reality is often different. Training schedules are limited. Courses have deadlines. Operational requirements don't always allow perfect progression.
That doesn't mean the military is training incorrectly. It means operational demands sometimes come before ideal training progression. From a physiological perspective, however, gradual progression will almost always reduce unnecessary injury risk when time allows.
The Biggest Mistakes I See
Looking back over my own training and the people I've trained alongside, the same mistakes appear over and over again.
The first is increasing weight too quickly. People often assume that because their muscles feel stronger, everything else has adapted too. Unfortunately, muscles usually improve faster than tendons, ligaments, and cartilage.
The second mistake is treating every session like a test. Training is where you build capacity. Testing is where you measure it. Confusing the two usually leads to unnecessary fatigue and slower progress.
Another mistake is neglecting recovery. Recovery isn't only about muscles. Long ruck marches and weighted sessions create significant fluid loss, even when the pace feels moderate.

Finally, I think too many people underestimate the value of strength training. Heavy squats, walking lunges, split squats, Romanian deadlifts, step-ups, and sled work don't replace loaded walking, but they build a body that's better prepared for it.
So... Does Weighted Running Destroy Your Knees?
I don't think that's the right question anymore.
A better question is: Have you prepared your body to handle it?
The same activity can produce completely different outcomes depending on the person performing it. Someone who has never carried an external load before and immediately starts running with a heavy weighted vest is asking their body to solve a problem it has never practiced.
Someone who has spent years building strength, gradually increasing load, completing long ruck marches, improving running mechanics, and recovering properly is asking a very different question of their body.
The movement is the same. The preparation isn't. And preparation changes everything.
Conclusion
Progressive adaptation isn't just about weighted running. It's the principle behind every successful training program.
Whether you're trying to squat more weight, run farther, carry a heavier rucksack, or prepare for military service, the body follows the same rules: apply an appropriate amount of stress, recover from it, adapt, and repeat.
Trying to skip steps rarely saves time. More often, it simply delays progress.
Looking back at that military fitness test, I understand why someone said, "Goodbye knees." It came from concern, not bad intentions. But I also think that statement misses the bigger picture.
The question shouldn't be whether running with weight is automatically good or automatically bad. The question should be whether you've built the foundation that allows your body to tolerate it.
For me, that foundation wasn't built by running with weight. It was built through years of strength training, long ruck marches, gradual progression, and allowing my body time to adapt. That's why I believe loaded walking should always come before weighted running. Not because walking is easier. Because it's smarter.
Every physical challenge follows the same rule. Carry a little more. Walk a little farther. Recover. Repeat. Strength isn't built in one workout, and neither is resilience. Your body adapts one step at a time. Allow it to do exactly that.
